- 3×10–15 (anchor 12): pick a load with 2–3 reps in reserve.
Cable / band
Cross-cable or band pull opening at chest–shoulder height: same controlled tempo. Bands travel well; do not pick a band so stiff you only yank 6 reps.

Technique cues
- Lead with the elbow / back of the arm, not a wrist flick.
- Range only as far as you control — no need to touch weights behind the back by cranking the neck.
- Shrugging traps to the ears = cheating; drop the shoulders before the arms fly.
- Sharp front-shoulder pain: lower load, check you are not internally rotating hard on the fly, prefer light face pulls.
Weekly fit for office women / top aesthetics
- Keep at least 1–2 sessions with rows each week.
- Add reverse fly 3×12 at the end of a pull day or shoulder day.
- Face pull 2 sets if you sit a lot.
- Add reps before tiny kg bumps on flies.

Rest ~90 seconds on row/pulldown; 60–75 seconds on fly and face pull. Full-body beginners only need to slot reverse fly 2–3 sets at the end of one or two pull sessions in the week — no “rear-delt-only” day yet. Protein and sleep still decide small-muscle recovery no less than heavy leg days.
